12-Hour Night Shift Sleep Schedule Example
A worked 12-hour night shift sleep schedule example, 19:00 to 07:00, plus an 8-hour version and the transition day back to normal.

If you work 19:00 to 07:00, a workable pattern is: core sleep 08:00 to 13:00, a 90 minute pre-shift nap from 15:00 to 16:30, and your last coffee by around 02:30 during the shift. That's roughly six and a half hours of sleep across two blocks, which holds up better over a run of nights than trying to force one long unbroken sleep in the middle of the day.
The exact clock times matter less than the shape: a longer core sleep straight after the shift, a top-up nap before the next one, and a caffeine cutoff early enough to actually clear your system. Below are three worked examples: a 12-hour shift, an 8-hour shift, and the transition day when you finish a run of nights and switch back to a normal pattern.
12-hour night shift sleep schedule, 19:00 to 07:00
- 19:00
- Shift starts
- 23:00
- Meal break, keep it moderate, not heavy
- 02:30
- Last coffee of the shift, gives it time to clear before sleep
- 07:00
- Shift ends
- 07:15
- Drive or travel home, sunglasses on to blunt the morning light
- 08:00
- Core sleep begins: blackout curtains, phone on silent
- 13:00
- Wake, five hours of core sleep
- 13:30
- First meal, and get outside into daylight
- 15:00
- Pre-shift nap, 90 minutes
- 16:30
- Wake, shower, bright light
- 17:30
- Second meal
- 18:30
- Leave for work
That gives six and a half hours of sleep split across a core block and a nap. If you can stretch the core sleep to seven hours on your days off, do it, but during a run of working nights, protecting the shape of the pattern matters more than chasing an extra hour in one sitting.
8-hour night shift sleep schedule, 23:00 to 07:00
An 8-hour shift gives you more daylight hours either side of work, which is genuinely useful, but the core sleep and caffeine rules are the same.
- 22:30
- Leave for work
- 23:00
- Shift starts
- 02:00
- Meal break, keep it light
- 04:00
- Last coffee of the shift
- 07:00
- Shift ends
- 07:15
- Travel home, sunglasses on
- 08:00
- Core sleep begins
- 13:30
- Wake, five and a half hours of core sleep
- 14:00
- Meal, daylight outside
- 16:00
- Errands, admin, whatever needs daylight hours
- 19:00
- Main meal, nothing heavy after this
- 21:30
- Optional top-up nap, 45 to 60 minutes
The transition day: switching back to a normal pattern
The day after your last night shift is the one people get wrong most often. Sleeping a full daytime block, then trying to be awake and sociable all evening, then going to bed at a normal time, is too much awake time in one stretch and it usually backfires. A shorter, deliberately incomplete sleep works better.
- 07:00
- Last night shift ends
- 07:15
- Travel home, sunglasses on
- 08:00
- Anchor sleep begins, deliberately shorter than your usual core sleep
- 11:30
- Wake, three and a half hours
- 12:00
- First meal, get outside into daylight
- 14:00
- Stay active, no more caffeine from this point
- 16:30
- Short nap, 30 to 45 minutes only, to avoid oversleeping
- 17:15
- Wake, bright light, stay upright and busy
- 19:30
- Normal evening meal
- 22:30
- Normal bedtime, aim for a full night's sleep
- 07:00 next day
- Wake at your usual daytime hour, you're back on a day pattern
If you're straight back into another run of nights within a day or two, skip this transition and use the days-off strategy instead: keep your sleep window shifted later rather than resetting fully, since you'll only have to shift it back again.
These are the schedules Owlshift builds automatically once it reads your rota, timed to your actual shift start and finish rather than a generic 19:00 to 07:00 template. It isn't live yet, but the waitlist is open if you'd like to be first in.
